Log your sleep start time, wake time, and total hours every single day for one full week. No changes yet — just observe.

Layer

Design and Use a Wind-Down Routine 5 Times This Week

Using what you learned about your sleep patterns, design a 20-30 minute wind-down routine. Use it 5 of the next 7 nights.

What Kate looks for: Written description of your routine + 7-night log showing which nights it was used.

Proof

Hit 7+ Hours of Sleep at Least 4 Nights Using Your Routine

Combining your tracking and your new wind-down routine, achieve 7 or more hours of sleep on at least 4 of the 7 nights.

Apprentice

From week 3

Average 7+ Hours Per Night for 21 Days

Maintain an average sleep duration of 7 or more hours per night across all 21 days.

Layer

Follow Your Wind-Down Routine 18 of 21 Nights

While maintaining your sleep average, follow your established wind-down routine on at least 18 of the 21 nights.

What Kate looks for: 21-day log showing both sleep hours and routine completion each night.

Proof

Remove All Screens from the Bedroom for the Final 14 Days

For the last 14 days of the 21-day period, charge your phone outside the bedroom and eliminate all screens during sleep hours.

What Kate looks for: Written declaration + 14-day log showing screen-free nights.

From week 8

Foundation

Average 7.5+ Hours Per Night for 8 Full Weeks

Level up from 7 hours to 7.5 hour average across all 8 weeks.

What Kate looks for: 8-week sleep log submitted. Overall 8-week average must reach 7.5+ hours.

Layer

Maintain Consistent Bedtime Within a 30-Minute Window for 8 Weeks

Choose a target bedtime and stay within 30 minutes of it on at least 5 of 7 nights each week for all 8 weeks.

What Kate looks for: 8-week sleep log showing bedtime each night.

Proof

Complete a Full Sleep Reset Protocol

Follow Kate's sleep reset protocol or equivalent structured program for a minimum of 4 weeks within the 8-week window.

What Kate looks for: Protocol start and end dates + weekly check-in logs submitted.

Complete the Pittsburgh Sleep Quality Index (PSQI) or Kate's equivalent at Week 1 and again at Week 16.

What Kate looks for: Both completed assessments submitted. Improvement in at least 2 categories required.

Build and Sustain a Morning Routine for 8 Weeks

Establish a consistent morning routine that begins within 30 minutes of your wake time.

What Kate looks for: Written morning routine + 8-week daily completion log submitted.

Dragon Master

From week 26

“This is who I am now.”

Foundation

Sustain Healthy Sleep for 6 Full Months

Maintain 7+ hour nightly average and consistent sleep schedule across all 26 weeks. Three flex weeks permitted.

What Kate looks for: Full 26-week sleep log submitted. Kate performs final review.

Layer

Go 90 Days Without a Sleep Aid

If previously reliant on any sleep aid — melatonin, OTC medication, alcohol — go 90 consecutive days without it.

What Kate looks for: 90-day log submitted confirming no sleep aid use. Prescribed medications are exempt — consult physician.

Proof

Teach Your Sleep System to Someone Who Struggles

Share your wind-down routine, environment setup, or sleep protocol with someone who struggles with sleep.

What Kate looks for: Written or photo account submitted — who you helped, what you shared, what changed for them.
